What is the barbell drag curl?
The barbell drag curl is a strict biceps curl where the bar stays in contact with your torso the whole rep. Instead of arcing the bar out in front, you pull your elbows back and up so the bar drags from your thighs to your lower chest. This removes the front-delt assistance that creeps into every standing curl and keeps constant tension on the biceps, training them hard in a shortened position at the top. The range is shorter and the loads are lighter, on purpose. It suits intermediate lifters who curl decent weight but feel it everywhere except their biceps.
How to do the barbell drag curl
- 1
Grip at shoulder width
Stand tall, bar resting against your thighs, palms up, hands shoulder width. Chest proud, shoulders down, core braced. The bar touches you and never leaves.
- 2
Drag, don't curl
Pull your elbows back and up behind your torso so the bar slides straight up your body. Think of shaving your shirt with the bar.
- 3
Squeeze at the lower chest
The bar tops out around your lower chest, much lower than a normal curl. Squeeze the biceps hard for a full second. That shortened squeeze is the whole point.
- 4
Lower along the same track
Keep the bar glued to your torso and lower in 2-3 s until your arms are straight. If the bar drifts away from you on the way down, the rep didn't count.
Pro tip
Cue 'elbows back', never 'bar up'. The moment you think about lifting the bar, you'll arc it forward and turn it into a regular curl. Load 30% less than your barbell curl and own every centimeter.
Common mistakes
The bar drifts forward.
The second the bar leaves your torso, the front delts join the party and it becomes a standard curl. Contact from the first centimeter to the last.
Loading like a normal curl.
The drag path is mechanically brutal. Keep your curl weight on the bar and your form dies on rep two. Drop 20-30% and feel the difference.
Shrugging the bar up.
When the biceps fatigue, the traps try to finish the rep. Keep your shoulders pinned down; if they rise, the set is done.
Chasing full range.
The drag curl ends at the lower chest by design. Forcing the bar higher just bends your wrists and pulls the elbows forward.
Variations and progressions
Easier
Dumbbell drag curl
Dumbbells let each arm find its own path along your sides, easier on the wrists and simpler to learn before loading a bar.
Harder
Paused drag curl
Hold the top squeeze for 2-3 s and lower in 4 s. Constant tension plus a long eccentric, with a weight that will humble you.
No barbell?
Smith machine drag curl
The fixed vertical path of a Smith machine forces a perfect drag line. A favorite trick for feeling the movement the very first session.
How to program it
Three protocols by goal. Pick one per cycle and aim for progression on load or distance.
| Goal | Sets × distance | Load | Rest |
|---|---|---|---|
| Hypertrophy | 3 × 10-12 | 60-70% of your curl weight | 90 s |
| Strict strength | 4 × 6-8 | Moderate, RPE 8 | 2 min |
| Finisher | 2 × 15-20 | Light, constant tension | 60 s |
Barbell Drag Curl FAQ
Why is my drag curl so much weaker than my barbell curl?
Because everything that inflates your curl numbers is gone: no front-delt assist, no momentum, no resting point at the top. Expect 20-40% less on the bar. That is not a bug, it is the exercise doing its job. Judge your drag curl by the burn in your biceps, not by the plates on the bar.
Does the drag curl build the biceps peak?
The shape of your peak is mostly genetic, so no exercise changes it dramatically. What the drag curl does is train the biceps hard in a fully shortened position, with the elbows behind the body. Pair it with incline curls, which load the opposite, stretched position, and you cover the full length-tension curve. That combination grows the whole muscle, peak included.
Where does the drag curl come from?
From Vince Gironda, the 'Iron Guru' who trained golden-era bodybuilders including Larry Scott, the first Mr. Olympia. Gironda thought regular barbell curls were half a front-delt exercise and prescribed the drag curl as the honest version. Sixty years later, coaches still program it for exactly the same reason.
