What is the machine triceps dip?

The machine triceps dip reproduces the dip's pressing pattern on a seated, selectorized machine. With your back against the pad and hands on the handles at your sides, you press down from roughly a 90° elbow bend to full lockout against the weight stack. The fixed torso removes the balance and mobility demands of bar dips, so the triceps, all three heads, do the pressing with the lower chest and front delts assisting. It is ideal for lifters who cannot yet do bodyweight dips, for heavy triceps work without wrist or shoulder strain, and for brutal drop sets at the end of a push day.

How to do the machine triceps dip

  1. 1

    Set the seat and shoulders

Adjust the seat so the handles sit level with your lower chest and your elbows start around 90°. Shoulders pulled down away from the ears before the first rep.

  2. 2

    Lock your torso in

Chest up, upper back against the pad, feet planted. Your body is the bench; only the arms move.

  3. 3

    Press to full lockout

Drive the handles straight down, elbows brushing your sides, until the arms are completely straight. Squeeze the triceps hard for a beat at the bottom.

  4. 4

    Fight the way back

Return in 2-3 s and stop when the elbows reach about 90°. The stack never touches down between reps: constant tension, start to finish.

Pro tip

Finish every rep. The last 20° into lockout is where the medial head of the triceps works hardest, and it is exactly the range lifters skip once the set burns. Cut it short and you turn a triceps machine into a mediocre chest press.

Common mistakes

  • Shrugging as you press.

Shoulders riding up to the ears hands the work to the traps and crowds the shoulder joint. Pin the shoulder blades down before every rep.

  • Stopping short of lockout.

Half reps skip the hardest triceps work and inflate the numbers you can lift. Full extension, deliberate squeeze, every single rep.

  • Seat set too low.

Starting with the handles up near your armpits overstretches the shoulders under load. Set up so the elbows start near 90°, no deeper on a machine.

  • Letting the stack slam.

Dropping the weight on the way up erases the eccentric, half of what grows the muscle. Three seconds back, silence in the stack.

Variations and progressions

  • Easier

    Cable triceps pushdown

A smaller, friendlier pattern that trains the same elbow extension with less shoulder involvement. Perfect while you build pressing confidence.

  • Harder

    Bodyweight bar dips

The free version adds balance, full-body tension and a bigger stretch. Once you press around your bodyweight on the machine for 8 clean reps, you are ready to test them.

  • No dip machine?

    Bench dips

Hands on a bench behind you, feet on the floor or a second bench. Scale by moving the feet further away or adding a plate on the thighs.

How to program it

Three protocols by goal. Pick one per cycle and aim for progression on load or distance.

Machine Triceps Dip FAQ

Will machine dips get me to real bar dips?

Yes, and they are the most direct bridge. Build to pressing roughly your bodyweight on the stack for 8 controlled reps, then start greasing the groove on parallel bars with short sets or band assistance. Pair the machine work with dead hangs and support holds on the bars so your shoulders learn the stabilization the machine does for you.

Is this a triceps or a chest exercise?

On this machine, mostly triceps: the upright back pad keeps your torso vertical, which keeps the elbows tracking back and the load on elbow extension. Leaning forward on free dips hands the work to the pecs, but the pad prevents exactly that here. Expect the lower chest and front delts to assist, not to lead.

Why do my elbows ache on dip machines?

Usually a dose problem, not a damage problem. Snapping into lockout at speed, maxing the stack weekly and stacking this with pushdowns and close-grip pressing overloads the triceps tendon. Slow the lockout, cut the load 20% for two weeks, and cap your weekly direct triceps volume. If a sharp pinpoint pain persists, get it assessed.
